Dumbbell-only program

A complete 3 or 4-day plan using only a pair of adjustable dumbbells and a bench, with weekly tables, exercise swaps and how to progress when the dumbbells run out.

A pair of adjustable dumbbells and a sturdy bench can build a strong, muscular body. Dumbbells let each side work on its own, offer a large range of motion and are easy to store at home. This program uses them for every major movement pattern.

Disclaimer

General fitness education only. Check your dumbbells' locking mechanism before every session and make sure your bench is rated for your weight plus the load.

Equipment

  • Adjustable dumbbells, ideally reaching at least 20 to 25 kg (45 to 55 lb) per hand, more for stronger lifters
  • A flat or adjustable bench
  • Optional: a pull-up bar, which makes back training much easier

The 3-day plan

Train three non-consecutive days a week, alternating A and B.

Workout ASets x repsWorkout BSets x reps
Goblet squat3 x 8-12Bulgarian split squat3 x 8-10 per leg
Dumbbell bench press3 x 8-12Standing dumbbell overhead press3 x 8-10
One-arm dumbbell row3 x 10 per sidePull-up or chest-supported row3 x 8-12
Dumbbell Romanian deadlift3 x 10Single-leg hip thrust3 x 10-12 per leg
Lateral raise2 x 12-15Dumbbell curl + overhead triceps extension2 x 12 each
Plank3 x 30-45 sSuitcase carry3 x 30 m per side

The 4-day upper/lower option

If you have four days, run Upper (bench press, row, overhead press, pullover, curls, triceps) and Lower (goblet squat, RDL, walking lunge, hip thrust, calf raise, plank) twice each per week. It follows the same logic as our upper/lower split.

How to progress

Dumbbells usually jump in bigger percentage steps than barbells. Going from 10 to 12.5 kg is a 25 percent increase. That is why double progression works best:

  1. Pick a rep range, for example 8 to 12.
  2. Keep the same weight until you hit 12 reps on every set with good form.
  3. Move to the next weight and start again at 8.

When the dumbbells feel light

Lower-body exercises often outgrow dumbbells first. Before buying heavier ones, try:

MethodHow
Single-leg versionsGoblet squat becomes Bulgarian split squat with two dumbbells
Slow eccentricsLower over 3 to 4 seconds
Pauses2-second pause at the bottom of each rep
1.5 repsGo down, halfway up, back down, then all the way up: one rep
Higher repsTake sets of 15 to 25 close to failure

Studies show a wide range of rep counts can build muscle when sets are taken close to failure, so higher-rep work is a valid tool, not a compromise.

Safety tips

Safety

Lift dumbbells onto your knees before lying back for presses, and return them to the knees after. Never lower heavy dumbbells directly to the floor from a pressing position. Keep the floor clear and make sure kids and pets are out of the way.
